Quick take

  • For anyone who sits most of the day and feels stiff when they stand up, climb stairs or sit cross-legged.
  • You should feel a broad, steady stretch in the front of the hips, the outer hips and the inner thighs. Nothing sharp, nothing in the knee.
  • Best at the end of the workday or in the evening, when the body is warm. Three times a week is enough to notice a change within a month.

The routine

Twelve steps, fifteen minutes. Keep a cushion and a block within reach before you start so you are not hunting for them halfway through pigeon. Breathe through your nose and let each exhale be the moment you settle a little deeper.

  1. Easy Seat 1 min Sit on the edge of your cushion so your knees can drop below your hips. Take ten slow breaths and notice which hip feels tighter today.
  2. Cat-Cow 1 min On hands and knees, tip the tailbone up as you inhale and tuck it under as you exhale. Add a few loose circles with the hips before you finish.
  3. Downward Dog 1 min Lift the hips up and back with soft knees. Bend one knee, then the other, and feel the back of each hip and thigh wake up.
  4. Low Lunge 45 sec each side Back knee down on a folded edge of the mat, front knee over the ankle. Tuck your tailbone slightly and let the front of the back hip lengthen.
  5. Lizard Pose 45 sec each side From the lunge, walk both hands inside the front foot and turn its toes out a little. Stay on your hands or drop to a block; the inner thigh does the work.
  6. Pigeon Pose 1 min each side Front shin angled across the mat, back leg long, cushion under the front hip so the pelvis sits level. Stay upright on your hands or fold over a block, and keep the front foot flexed to protect the knee.
  7. Butterfly Pose 1.5 min Sit on the cushion, soles together, heels a comfortable distance from your body. Let the knees fall open by their own weight and lean forward only as far as your back stays long.
  8. Bridge Pose 1 min Lie back, feet hip-width, and press through your heels to lift the hips. Lift and lower slowly five times, then hold the last one and feel the front of the hips open while the glutes work.
  9. Figure Four 45 sec each side Cross one ankle over the opposite knee and hold behind the thigh to draw the legs in. Keep your head and shoulders heavy on the floor.
  10. Happy Baby 1 min Hold the outer edges of your feet, or your shins, with knees wide and toward your armpits. Rock gently side to side and let the lower back rest on the floor.
  11. Supine Twist 30 sec each side Knees bent, let them fall to one side and open the opposite arm wide. Put the cushion under your knees if they hover above the floor.
  12. Corpse Pose 1 min Legs long and apart, feet falling outward. Notice how the hips rest now compared with the first minute.

Why these poses

Sitting keeps the hips bent at roughly 90 degrees for hours. The muscles at the front of the hip get used to being short, the glutes get used to doing very little, and the outer hip rotators stiffen from lack of variety. This routine works on all three, in that order.

The first three steps are a warm-up. Cat-Cow moves the pelvis through its full tilt, and Downward Dog with alternating knee bends starts loading the backs of the legs without asking for any real depth yet.

Low Lunge and Lizard target the front and inside of the hip, the areas most shortened by a chair. Pigeon then switches to the outer hip and glutes, which is where most desk workers feel the deepest pull. Doing it after the lunges means the front of the back leg is already open, so the pelvis can sit more evenly.

Butterfly works the inner thighs from a seated position, and Bridge asks the glutes to contract, which balances all the passive stretching that came before. The floor sequence at the end (Figure Four, Happy Baby, Supine Twist) repeats the outer-hip and lower-back themes with gravity doing the work, so you finish relaxed rather than strained.

Make it easier

  • Swap Pigeon for a second round of Figure Four. It targets the same outer hip with no pressure on the front knee.
  • Pad the back knee in Low Lunge and Lizard with a folded blanket. Kneecaps on a hard floor distract from the stretch.
  • Stay on your hands in Lizard instead of lowering to a block or the forearms.
  • Sit higher in Easy Seat and Butterfly. Two cushions are fine. If your knees sit above your hips, your lower back rounds and the hips barely stretch.

Make it harder

  • Reach back for the back foot in Low Lunge to add a quad stretch. Use a strap if the foot is out of reach.
  • Hold Bridge on one leg for 15 seconds each side. Keep the hips level.
  • Add time to the long holds. Pigeon and Butterfly can each go to two minutes, which makes this a 17 or 18 minute session.

Questions

One hip is much tighter than the other. Is that a problem?

It is very common. Most people cross their legs, carry bags or stand on one side more than the other. Spend an extra 15 to 30 seconds on the tighter side in Pigeon and Figure Four. If the difference comes with pain or limping, get it looked at.

I feel Pigeon in my knee, not my hip. What do I change?

Bring the front heel closer to your opposite hip so the shin angles back rather than sitting parallel to the front of the mat, and put more height under the front hip. Flex the front foot. If the knee still complains, use Figure Four on your back instead.

How long until my hips feel looser?

Most people feel looser right after the session. Lasting change in range of motion takes regular practice, often a few weeks of doing this three or more times a week. Getting up from your chair every 30 to 60 minutes helps just as much.

Can I do this routine in the morning?

Yes. Hips are usually stiffer early in the day, so go slower, give the warm-up an extra minute and do not chase depth in Pigeon or Lizard.
